I've got the img. Do I just flash in recovery? Do I have to do it on Cwm or can I do it in 4Ext?

Ensuring USB Debugging is enabled, you need to boot the phone into bootloader, select fastboot, then connect the phone to your PC. When you do that, you'll notice that where it said fastboot, it will now say fastboot USB.
Once done, open a command prompt on your PC, then navigate to the folder you where you extracted the contents of the zip file I linked to above. Take your recovery.img file and place it in the same folder and type the below:
fastboot flash recovery mehta23.img
Obviously replacing Mehta23 with whatever the name of your recovery is. I don't recall if your phone does anything, but you should get a message on your PC telling you it's been successful.
Did you get from the ROM Manager website? I would be very, very, very reluctant to use a recovery image that I wasn't sure was 100% official. I probably wouldn't to be honest with you.
You can download 4EXT recovery updater from here and you can install 4EXT Touch Recovery from within the app. I'm starting to prefer it a lot more than CWM and it's a lot safer than flashing CWM touch using commands. As El P says, if you want CWM touch, be very careful where you get it from
I've found 4EXT touch recovery to be the one that I use more now.
Also in 4Ext, you have the option to install oc daemon.. And in some roms which kernal and a few extras
